Perfect Yoga Exercise for Beginners

Beginner Yoga Exercises

If you are new to yoga and looking for good exercises and poses in order to start your practice, I certainly recommend the poses detailed in the following article – Basic Yoga Poses for Beginners.  One of the great things about yoga is the wide range of exercises and positions that it offers, so in addition to the poses given in that article, there are many other great beginner’s yoga exercises as well and in this guide I am going to detail one of my favorite for you.

This particular exercise is called Yoga Rowing and it is part of another great beginner’s yoga set called the Morning Wake-Up Series | Yoga Poses for Beginners.  In fact it is the first exercise of that set and it is very often the first exercise I begin my yoga routine with as well.

One of the great things about this exercise is that it is an easy motion which can be done by yogis of all levels and of all ages.  In addition, this exercise is wonderful to warm-up with and it has the dual advantage of being a strengthening and stretching exercise.  If you are a beginner or out of shape and looking to get back into fitness then Yoga Rowing is a perfect place to start.

As with all yoga exercises, breathing is a key component of this movement as well so be sure to pay special attention to that aspect.  Also, as you might be doing this exercise first, be sure to start off gently and them extend the range of the movement as you feel you muscles starting to warm-up.

For teachers graduating from the Online Yoga Teacher’s Training and Certification Program or Online Meditation Certification Program, Yoga Rowing is a great exercise to do early in your class and my students have always loved this exercise.  Also, as this is a relatively easy movement to do, all students are generally able to participate. I use it in both my yoga classes and meditation classes as it really is a great way to get a stretch and get the energy moving.

A. How to Beginner’s Yoga Rowing Exercise:

  • To begin, sit on the floor with your legs together or slightly apart and your knees straight.  Also, extend your arms straight out and have your fingers straight and your thumbs pointing up.  As with other Kundalini Yoga exercises your eyes are closed.  If this makes you uncomfortable, you can also do this exercise with your eyes open and looking straight ahead.
  • Now begin the motion, by leaning back 30 degrees or so as I have shown in Illustration #1 above.  Inhale deeply as you lean back.
  • Next in a smooth motion rock forward coming towards your toes. This is shown in Illustration #2.  It is ok if you knees bend slightly as you come forward.  Beginners should be careful not to stretch too far.  Just forward enough to get a gentle stretch of the hamstrings and lower back.  Exhale as you come forward.
  • Now inhaling again and rock back.  And continue the motion back and forth at a moderate pace.  Lose yourself to the rhythm.
  • Soon you should start to feel this exercise working on your abs and you should also feel it in your shoulders.  This means it is starting to work, keep going :-).

B. How Long To Do This For:

  • Beginners might not be able to do more than 15 or 30 seconds and that is perfectly ok.  Just take a break and start again.  Try to build up to 1 minute and from there build up to 3 minutes.  If you really love this exercise, feel free to keep going for even longer.  There are no bad affects and it will just make you stronger and fitter :-).

C. Beginner Yoga Rowing Benefits:

  • Good for stretching the hamstrings and calves.
  • Builds core strength and helps tone and firm the stomach.
  • Develops your shoulders and strengthens the deltoid muscle group.
  • Helps stretch the lower back.
  • Opens up the solar plexus and frees the body.
  • Improves respiration and gets the energy going.

D. Practice Tips for Beginners:

  • Often some parts of your body are not as strong as others, so if you find your shoulders tiring before your abs, you can lower your arms, while continuing to do the exercise.  If the abs are tiring you can limit the motion and continue on.
  • Once you finish the exercise a great addition is to reach forward and grab your toes while keeping your knees straight.  If you can’t reach your toes, grab your legs as far down as you can.  Then inhale completely, hold your breath and apply root lock.  Then exhale and inhale again and apply root lock.  Do this 3 times.  It is a great finish to this wonderful exercise.
  • Don’t forget to do the breathing along with the motion.

Although it is not springtime, I seem to be getting a lot of emails and requests from guys looking to enhance their sexual prowess and performance in bed.  So for this month’s Learn Yoga Asana series, I thought it would be good to learn a pose which is known for improving male sexual health and virility.  This pose is Chair Yoga Pose and I am quite a fan of it myself.

There is no question that proper diet, exercise, reduced stress and proper rest are factors in improving a man’s sex drive and his overall sexual fitness, but in addition to these general guidelines, yoga also has some more specific poses and exercises designed for such enhancement.  Many of these exercises focus on the groin and legs regions, which is responsible for the sexual meridians, sex organs and sexual energy.  You will find a list of these exercises and other related techniques towards the bottom of the article and below you will find details of Yoga Chair Pose for Male Sexual Health.

 Instructions for Yoga Chair Pose:

  1. Have your feet about shoulder width apart and toes pointing outward.
  2. Then reach down as I have shown in Illustration #2 and grasp your ankles.  You torso should be parallel to the ground and have your head up looking forward.  Please pay careful attention to how the arms are brought from inside out for this pose.
  3. Do Long Deep Breathing or Breath of Fire as you hold the position from 15 seconds to 3 minutes.
  4. If you are a beginner or have bad knees, do the Modified Chair Pose I have shown in Illustration #1 above.
  5. Be sure to take a break if your legs start to burn too much and after taking some rest come into the pose again and continue.
  6. If you need motivation to push yourself as you feel the burn, just remember how happy you are going to make your partner once you increase your virility and enhance your sexual fitness :-).  

This pose is excellent for strengthening your thighs and buttocks, in addition to increasing sexual energy and virility.

Tips for Yoga Pranayama

Tips for Yoga Breathing Exercises

One of the best parts of yoga is yogic breathing exercises or yoga pranayamas and you will find a huge collection of them in the following section, Free Online Yoga Breathing Exercises. There you will find detailed instructions as well as videos on how to do these life transforming techniques. In this article I will offer some tips on how to get the most out of these yoga pranayamas

The two pranayamas (Yoga Breathing Exercises) which I strongly recommend to all is Kapalbhati Pranayama and Anuloma Viloma (Alternate Nostril Breathing). These two breathing exercises are amongst the best and below are some helpful tips for you to get the most out of them.

Yoga Pranayama

If you really want to feel the tremendous power of this pranayama and the peace it can bestow try the following technique. When doing the breathing, to ensure you are doing long, slow and deep breathing, do it such that you do it without making any sound. So the breathing should be done absolutely quietly. This requires some patience and discipline, but is well worth it as this pranayama can single handedly transform you.

In brief Anuloma Viloma pranayama is great for bestowing unearthly peace and for helping to balance and refine the entire system at all levels.

For health and well-being there is no better breathing exercise that Kapalbhati Pranayama. It is great for weight loss, your digestive system, your respiratory system and for purging the system of negativity.

Here are some tips to help you include this technique into your busy lives.

Kapalbhati can be easily done during daily activity, so when watching TV, taking a walk or driving, go ahead and practice this pranayama. You should initially try to build up to 400 repetitions, which should translate to about 5 minutes. Do sets of 50 (or less if just starting out), with short breaks, then slowly increasing the number of repetitions in each set. Later you can build up to 10 minutes.

Breath of Fire can be quite frustrating for those who are just beginning yoga. It is the one of the most common questions I get when it comes to pranayamas. The constant complaint is that yogis cannot maintain the rhythm for a sustained period of time and are constantly having to reset and start over.

There is essentially one reason for this. The inhalation and exhalation are not equal, and for you to do Breath of Fire Kundalini Yoga style without resetting, the inhalation and exhalation quantity of air needs to be the same. This is the key to Breath of Fire and it takes time to get this correct. So if you are new to Breath of Fire, stay with it and with practice will come mastery.

One of the most important regions of the body is the neck and as this region needs to be worked on carefully, gentle and steady yoga techniques are a great way to stretch and exercise this region.  Yoga exercises can help you strengthen the neck muscles and also help you tone and rejuvenate the organs and glands that occupy this region.  Such neck exercises should be practiced by everyone, but if you are someone who suffers from neck pain or stiffness in the neck, then you will certainly find these techniques invaluable.

Previously a sequence of yoga neck exercises was presented in the Spinal Warm-up Series, but as these exercises involve neck rolls and neck rolls are slightly controversial these days, I wanted to present another set of yoga neck exercises to you, these are called Brahma Mudra.

Even though these exercises are very gentle, is in important to follow the guidelines for yoga detailed in the following 2 articles.

This technique is common to most schools of yoga.  In Hatha Yoga it is done as detailed below, with holding the poses steadily, while in other forms of yoga such as Kundalini Yoga, the exercise can be modified to a continuous flow, which is also discussed below.  So Brahma Mudra Yoga Neck Exercises will become part of our online Hatha Yoga Poses Galleries and our Online Kundalini Yoga Exercises E-book.

Below please find full details of how to practice Brahma Mudra, including, cautions, step-by-step instructions, benefits and practice tips.  An excellent explanation for this technique can also be found in the book, Yoga for Health and Peace, by Sadashiv Nimbalkar.

For Yoga and Meditation Certification Students:

For future teachers enrolled in the Online Yoga Teacher’s Training and Certification Program or Online Meditation Teacher’s Certification Program, this exercise is a great way to warm-up the neck prior to doing any advanced yoga asanas which put pressure in the neck region, such as Plough Pose or Shoulder Stand.

You may also wish to do this exercise at the end of your yoga or meditation class, right before the relaxation period, as it helps calm the mind and body down.

A. How to Do Yoga Neck Exercises:

  • Sit up straight either in any cross legged posture or sit up on your heels.  You can also do these exercises sitting on a chair.  The important thing is to keep the back straight and everything relaxed.
  • Now keeping the torso and shoulder straight turn the head to the right slowly, such that the chin comes over the right shoulder.  The eyes can be open or closed for this exercise.  If kept open simply look over your shoulder with the head turned.
  • Maintain this position for 5 normal breaths.  You should experience a stretch in the neck while holding this pose.
  • Next turn your head left such that your chin comes over your left shoulder.   Remember not to strain and only twist the neck as far as comfortable.  Again hold for 5 normal breaths.
  • The third position to take for this exercise is to drop the head back.  As you do this, you should feel a good stretch all along your throat.  Again hold of 5 breaths while looking up.
  • Finally, bring your chin down to your chest and stretch the back of your neck, holding again for 5 breaths.
  • These 4 positions complete 1 round of this exercise.  Do 3 to 5 rounds.  If you are suffering from neck or shoulder pain you can do this exercise twice a day as well.

B. How Much to Do:

  • Do 3 to 5 rounds.

C. Benefits:

  • Excellent for relieving neck pain and neck stiffness.  Also good for shoulder pain.
  • Strengthens the neck muscles.
  • Improve flexibility in the neck and shoulders.
  • Works on the Throat Chakra, helping to heal and balance this chakra.  This improves clarity and communication.
  • Works on the thyroid and para-thyroid glands, helping to tone and heal them.

D. Practice Tips:

  • As indicated above, this exercise can be done with flowing movement as well.  If you wish to do it that way, you inhale as you turn the head left, exhale as you turn right.  Do that for 1-2 minutes.  Then inhaled turn the head up and exhale as you turn the head down, again doing it again for 1-2 minutes.  The movement should be controlled and smooth throughout.

Pranayama is a yoga breathing exercise and there are many different pranayamas for a variety of different purposes.  There are pranayamas to help calm the mind and prepare it for meditation, there are paranayamas for increasing lung capacity, there are pranayamas to promote weight loss, to name just a few.  You will find all these excellent breathing exercises is the following 2 free collections here on Mastery of Meditation and Yoga – Free Online Yoga Pranayama Videos and Free Online Yoga Pranayama E-book.

In that collection there is a particular pranayama which is excellent for raising the heat in the body, fighting depression and increasing your energy.  It is called Surya Bedhi Pranayama.  Many pranayama techinques are based on Kundalini Yoga’s Seven Chakra Model and Surya Bedhi is a great example of such an exercise.

Surya Bedhi Pranayama

For this pranayama, you breathe exclusively through the Right Nostil, which is associated with the Pingala Nadi, or Sun Channel of the body.  By breathing in this manner you activate this channel, which then enfuses your system with heat, energy and power.  In the same way, if you were looking to calm your system down, you would breathe exclusively through the Left Nostil to engage the Moon Channel (Ida Nadi).

This pranayama is detailed for you in the following article Potent Yoga Breathing to Treat Depression and Increase Energy.  What has been missing thus far though is a video demonstration of this technique.  So today I am happy to present to you all the video teaching how to do Surya Bedhi Yoga Pranayama.

For Yoga Certification Program Students:

For students enrolled in the Online Yoga Instructor Certification Program, Surya Bedhi Pranayama is part of Week 6 of your program.  It is chapter 87 (page 417) in your Yoga Training Manual, and I will be including this video in the original chapter on Surya Bedhi as well, which is linked to from your e-manual.

How to Do Surya Bedhi Yoga Pranayama:

Although all the detailed steps for how to do this pranayama is in the full article discussed above, the pranayama simply requires you to close your left nostril and do long deep breathing exclusively through the right nostil.  An addition step is to hold your breath in for about 5 seconds, after every round of 10.  So this is a very simple technique, but one you should be careful not to overdo, especially if you have heat related issues.

O Supreme Creator, Thou art the giver of life, the remover of pain and sorrow and the bestower of happiness; O Creator of the Universe, may we receive Thy supreme sin-destroying light; may Thou guide our intellect in the right direction.

   

Opening the Third Eye Chakra:

In this meditation, as I mentioned, I will be using the Gayatri Mantra to open the Third Eye Chakra.  The Third Eye or Ajna Chakra is often considered the most important chakra, as it is the seat of intuition and wisdom.   Thus opening this chakra point, gives you access to inner guidance, and communication with your Higher Self.  This connection then allows you to know how best to proceed in your spiritual evolution.

How to Open Third Eye with Gayatri Mantra Meditation:

Below are the step-by-step instructions on how to do this meditation in order to open the Third Eye Chakra.  These steps are also demonstrated in the meditation video.

  • Sit in any cross legged posture.  You can also do this meditation sitting on a chair.
  • Elongate your spine and tuck your chin in slightly (like a soldier at attention).  Bring your hands in Gyan mudra, which is to have the thumb tips and index finger meeting.  Then, rest your wrists gently on your knees, with your palms facing slightly upwards.
  • Close your eyes and turn them upwards such that you looking through the center of the forehead.  This is Shambhavi mudra, and only hold it for as long as is comfortable.  Release it whenever necessary and continue with the meditation, reapplying it when ready.
  • Next begin to mentally chant the Gayatri Mantra, while visualizing it emanating out from the Third Eye Chakra Point.
  • Continue to chant the mantra silently for the duration of the meditation in this way.  You can do this meditation for as long as you like.  Start with 3 minutes and build up from there.

As with all such powerful meditations, I suggest not to overdo it and build up your capacity slowly over time.  There are many reports of the effectiveness of this meditation both in the spiritual literature and in the personal experience of people I know, so do this meditation with great respect and devotion.  If you do acquire psychic powers as a result, please use them only for your spiritual growth or to help others.

One of the great things about yoga, is how effective even simple techniques can be for your health and well being.  In this article, I will detail one such basic yoga exercise, which is excellent to use prior to starting your yoga practice.  It is formally called The Nasal Cleansing Process (Shwasana Marga Shuddhi), and it is a great breathing exercise to use before beginning your yoga routine.

This exercise is also particularly helpful for those just beginning yoga practice as it gives them a taste of the power of yoga pranayama or yogic breathing techniques.  Even though the Nasal Cleansing Breathing Technique is not formally a yoga pranayama, it certainly has all the dimensions which pranayamas have, including some of the great benefits.  Formally this is consider a Kriya, or cleansing technique, and as I mentioned above it is a great preparatory exercise.

How to Start Yoga

What Nasal Cleansing does, is get the system ready to do yoga and help the system maximize the benefits from the yoga practice.  It should not be confused with Neti, which is a water based Nasal Cleansing technique, but like Neti, this exercise also looks to clear the nasal passageways (along with lungs and throat), but does so with air instead of water. 

BTW:, if you are not familiar with Neti, I strongly suggest trying it out.  It is excellent for fighting respiratory and sinus issues, and you can get details of Neti in the following article: Allergy Relief with Jal Neti Technique.

Even though this is a simple yoga exercise, you should still follow the guidelines that I have suggested in the following 2 articles.

A. How to Basic Yoga Starting Breathing:

  • Sit up straight either in any cross legged posture or sit up on your heels.  Important to keep the back straight and everything relaxed.
  • Next create a fist with your right hand with your thumb extended.  With you left hand hold your left knee (Drona Mudra).
  • Now close your right nostril with your thumb and breathe in the following way exclusively through the left nostril.
  • Explosively exhale through the left nostril, contracting the chest and abdomen sharply as you do this exhalation.  Then allow for a passive inhalation to refill your lungs with air.  Repeat this explosive exhalation through the left nostril and passive inhalation 5 times.
  • Next place your right hand on your right knee and make a fist of your left hand, with your thumb extended.
  • Now close the left nostril and do the 5 explosive breaths through the right nostril exclusively.
  • After completing that set of 5, place both hands on your knees and do 5 explosive exhalations through both nostrils.  Again, the inhalation should just be passive and natural.
  • This completes 1 full round.  Do 5 rounds.  Now you are ready to do your yoga routine.

 

B. How Much to Do:

  • Start with 5 rounds, where each round consists of the 5 exhalations.  Work your way up to doing 10 rounds total.

C. Benefits:

  • Great for clearing the lungs and respiratory system.
  • Good for fighting respiratory problems.
  • Improves the entire respiratory system.
  • Excellent for starting your yoga routing and preparing the body for yoga.

D. Practice Tips:

  • Don’t do this exercise if either one of your nostrils is blocked for any reason.
  • Even though it is a basic breathing technique, start with 5 rounds first and then build up from there.
  • Excellent yoga exercise for those just beginning yoga practice or new to yoga pranayama.
  • For those familiar with other Yoga Pranayamas, yes this is a similar exercise to Kapalbhati Pranayama, and can be done to prepare for Kapalbhati as well.

Kundalini Yoga has a huge number of excellent meditations, but from all these meditations, 2 are generally considered the best and most powerful.  These 2 are Sodarshan Chakra Kriya, which is detailed in the article Most Powerful Yoga Pranayama and Kirtan Kriya, detailed in the article Kundalini Yoga Highest Meditation.  For Sodarshan Chakra Kriya, I already have a video uploaded, but today I am happy to present to you a video of Kirtan Kriya.

This is the first video of the 2011 Free Online Yoga and Meditation Video Series and I am glad to kick off this set with such a profound and effective meditation technique.  Many more videos are coming online soon, so be on the lookout for those each week.

As usual, in the video I will concentrate on giving a demonstration of the meditation, as most of the other details are in the chapter article already.  As Kirtan Kriya is quite involved and has many components, I think the video instruction will help make it more clear as to how to do this meditation correctly.  Below are some details as to what the video contains.

Kundalini Yoga Kirtan Kriya Mudras:

Mudras are hand, eye and body positions which complete certain circuits in the body to create a particular flow of energy.  By creating these flows, particular states of consciousness are invoked.  For this meditation, 4 different mudras are created in succession, while chanting the mantra.  How to pace this process is shown in the video.

Mantra Used for this Meditation:

The seed mantra SA TA NA MA is used for Kirtan Kriya.  This is where I feel an MP3 or video is particularly useful, as you can hear exactly how the mantra sounds are to be pronounced.  In this meditation, the mantra plays a big role, as it is chanted aloud, in a whisper and silently.  All this is demonstrated in the video.

Chakra Visualization for Kirtan Kriya:

As this meditation also involves visualizing the flow of the mantra thorough the chakras.  I explain how to go about doing this in the video.

Free Yoga DVD for Beginners – Part 1

Although there are many free yoga exercise videos on the website already, what I have not uploaded until now was a complete yoga dvd for you.  So I have created the following series of videos from a beginner’s yoga class dvd that I taught, and in this article I will post the first part of that dvd for you.  Over the course of the week I will post the rest of the dvd as well.  Of course, like all the other videos, this dvd is also free for you to download.

If you have not had the chance, I would certainly recommend attending a kundalini yoga class with a good teacher.  There is great energy in doing kundalini yoga with others and it is something worth experiencing.  In this following article, I have discussed some of the benefits of doing yoga in a group atmosphere – Top 5 Benefits of Group Yoga Practice.  So in this DVD, I want to give you a flavor for what a real live kundalini yoga class is like and also, of course you can use this video series to practice a complete class with me .

To reduce the length of the DVD online, I have removed the meditation section with which I always start a yoga class. To see how I structure my yoga classes, you can read the following article, and you will see that I follow this pattern in this dvd as well – Comprehensive Guide to Teaching a Yoga Class.  So this dvd picks up from where we start to tune in and begin our pranayamas and warm-ups.

1. OM Mantra Starting Prayers:

The dvd begins with showing how to tune into Infinity at the start of your yoga session or class.  The essential goal here is get life to notice your requests for Protections, Guidance and Inspiration, and to invite Infinity to descend upon you.  As Zen master Suzuki points out, the biggest reason for us being unsuccessful and unhappy in our lives is because we have forgotten God (Zen Teaching on God and How to Get His Help).  So we start by remembering him.

In this DVD, we use the OM Mantra (OM Mantra Meditation Video for Kundalini Yoga Class) to tune in, and another effective mantra which is also commonly used in Kundalini Yoga to tune in is Ong Namo Guru Dev Namo.  You will find detail of that technique in the following article:  Inviting God Consciousness In – Ong Namo Guru Dev Namo

2. Breath of Fire with Surya Mudra:

The next part of the yoga dvd, right after the long deep breathing and starting mantras, is doing the potent Breath of Fire with Surya Mudra applied.  This combination really helps stoke your energy and gets your entire system vitalized and pumping.  I like to start my yoga with such energizing breathing exercises, as it gets you ready for the yoga that is to come.

3. Moola Bandha (Root Lock) and Maha Bandha (Triple Lock):

The dvd then goes on to teaching you how to apply the great yogic locks or bandhas.  Root lock is used extensively in the video as is Triple lock.  These bandhas really help direct and channel your energy and their use helps to extract maximum benefit from the yoga exercises as well.  So they are important to integrate into your yoga practice.

4. Butterfly Pose for Stretching and Flexibility:

Now that the energy level has been raised by the pranayama work, the dvd moves ahead to the yoga warm-up exercises.  Again, I generally like to start with Butterfly Pose, as this stretches the groin area and helps one sit cross-legged more easily.  As many exercises are done sitting down, doing this stretch early in the class, helps make them easier.

5. Small Rest Period:

Since Butterfly Pose is also done with vigorous Breath of Fire and we end with the locks, this is a good time to take a small break and allow the body to do some assimilation work, and that is what the dvd then demonstrates.  During such breaks I teach some of the important philosophy of yoga and meditation, particularly about remaining as pure awareness, remaining in the now and remaining a witnessing consciousness.

So you can see that in the 10-12 of yoga demonstrated on this dvd, a great many interesting and important techniques are learned and practiced.  Beyond that though, what I want to accomplish with making this dvd available for download is to give you a real feel for what a live kundalini yoga class is like.  This way you can see how to manage your intensity and how a kundalini yoga session flows.  Generally, in a group environment you will tend to push yourself a little more, as you will be able to feed off the energy of the teacher and other students, so keep that in mind if you have a home practice.

In the next few parts of this series I will continue to break down the dvd for you in a similar fashion.  By the end of this series you will have a complete yoga class dvd to download and practice with.  In the future I am planning to make more such complete yoga DVDs for you to learn and benefit from.
